Eggs are a popular, affordable, and convenient source of high-quality protein containing all essential amino acids. However, nutritionists emphasize that not only the quantity but also the cooking method affects protein absorption and overall nutritional value. According to experts interviewed by Real Simple, thoroughly cooking eggs is key because heat changes the protein structure through denaturation, making it easier for the digestive system to break down and absorb the protein efficiently. In contrast, raw eggs contain avidin, a protein that can inhibit the absorption of biotin (vitamin B7), important for skin, hair, and nervous system health. Cooking neutralizes avidin, allowing better vitamin uptake. Despite some athletes consuming raw eggs to increase protein intake, specialists warn this offers no advantage and recommend fully cooking eggs instead.

Nutritionists also advise against discarding the yolk, which is rich in fat-soluble vitamins A, D, and E, vitamin B12, selenium, antioxidants, choline (essential for brain development and cell health), and lutein, which supports eye health and may slow cognitive decline. While eggs were once criticized for cholesterol content, current research shows dietary cholesterol has minimal impact on blood cholesterol for most people. Eggs can raise HDL ("good") cholesterol and slightly increase LDL ("bad") cholesterol, with effects varying individually and depending on overall diet. However, since yolks contain saturated fat, individuals with high cholesterol or heart disease risk should consult healthcare professionals about appropriate intake. For most healthy people, consuming up to one or two eggs daily or several times a week is safe and recommended as part of a balanced diet.

To further boost protein intake, experts suggest combining eggs with other protein-rich foods such as cottage cheese, Greek yogurt, lean cheeses, legumes, or poultry. For example, scrambled eggs with cottage cheese or an omelet served with Greek yogurt can significantly increase protein content compared to eggs alone. Additionally, including vegetables and fruits in meals provides fiber, vitamins, and minerals. A recommended dish is scrambled eggs with spinach, peppers, onions, and sweet potato, served alongside avocado and berries, creating a nutrient-dense, protein-rich, and satisfying meal.
